Quality Sessions Per Week

I'm still super new to the triathlon game, coming for a mountain bike/cyclocross background, and I was wondering:

1) How many sessions and of what type (swim, bike run) are you doing a week?
2) How many of these session are quality interval sessions?

I'm struggling to find the sweet spot between getting in basic aerobic conditioning and interval sessions across three sports. At the moment, I'm doing 2 hard swims, 2 hard bikes and 1 track session for quality and it's been pretty rough so far. I'm thinking about dropping either a hard swim or one of the hard bike sessions until I have a little more resilience.

For reference, I'm focusing on Xterra events with an eye towards 70.3 next year, so I don't quite need the conditioning that you IM guys/gals need.

10% of your weekly time on bike and 5% run can be above aerobic. Most people have the most room for improvement in their aerobic zone. Ignore it at your peril.

I think it's pretty personal, but here is my basic week:

Mon: easy 70-100 min bike & 3.5-4k swim
Tues: easy 50-60 min run & very easy 30-40 min spin on bike
Wed: hard bike intervals 70-100 min & maybe a swim
Thurs: Hard run intervals on treadmill & maybe an easy bike
Fri: 60-70 min run w/strides & ~3k swim
Sat: 2.5-5 hr run w/4-6 miles off the bike
Sun: 30-45 min bike warmup followed by 1.5-2.5 hr run w/intervals mixed in

This works out to anywhere from 12-16 or so hours, and will be bumped up a little in the summer for a July IM.

Quality sessions for me are the Wed bike, Thurs run, Sat Bike & Sun run.
