School me on main sets for long bike rides

What is a good main set for 4-6 hour bike ride?

Training for my 3rd IM distance race in September. (Challenge Cedar Point). For the last couple races I would just ride steady at .7-.73 IF and practice my nutrition (and then maybe throw in a 10-20 min FTP interval at the end, as prescribed in IronFit plan). The goal is to get faster on the bike.

Coggans book has the following set for endurance:
WU: 15' easy
MS:
2*20' (10' RI) Tempo .75-.9
45' upper endurance .7-.75
10*2-3' hard efforts 1.15
45' upper endurance .7-.75
45' sweet spot .88-.93
CD:
15' easy

Has anyone done this one? It seems that this one has quite a bit of intensity for an "endurance" ride.

Also saw this one in "Going Long":
WU 60' easy
MS
2-4X
40' IM pace (.7-.75)
20' HIM pace (.8-.85)
CD

What do 20' intervals at HIM pace do here? I liked this to practice my pacing for upcoming HIM - but curious as to what benefit this has for IM training?

I'd try the Coggin workout, I suspect it would help you get faster rather than getting good at riding the same pace.

I've done:

30' to 60' warm up
3 to 4 times (30' IM pace (.7-.75), 20' HIM pace (.8-.85))
CD for 10' or whatever I want.

I just normally ride .7-.75 for my long ride though

If you can attend the pre-ride that Cleveland Tri Club puts on it's well worth the trip.

or, just for a giggle, you could
A/ ride outbound for 2-3 hours, turn around and head for home
B/ dunno, nothing else comes to mind

Thanks! Probably will stick with riding at .7-.75 of FTP. The IM/HIM set seems to be taking out a lot of energy out of me to a point where other workouts begin to suffer.

I like a 4.5 ride something like this:

2.5h @ 70-75%
1.5h as 10' @ 85%, 5' @ 70% (6 sets)
30' @ 70%

Next week is 5h @ 70-75%

Then follow that with
2.5h @ 70-75%
1.5h as 12' @ 85%, 3' @ 70% (6 sets)
30' @ 70%

At beginning I was trying something like that, from Coggan book or any other structured workout for long rides but then I realized that it was not safe and not really possible on the road unless I start doing back and forth a stretch clean of intersections / traffic lights.
My current strategy is now logging 2 or 3 hard interval indoor workout and then going long once or twice a week on a hilly course for 4-6hours and push all the hills as I like, easy on the flat.
This can still boost a lot your FTP and I can enjoy better my long rides.

Doing work in the 85-95% range is good for the FTP. Maybe start at 3x8' with 4' rest in a 4 hr ride and build from there. Keep the efforts steady VI<1.05.
